The key distinction between face pulls and most other back exercises is the external rotation component. When you pull the rope to your face and flare your elbows out, your shoulder rotates externally. This is the movement pattern that directly strengthens the rotator cuff — the small muscles that stabilise the shoulder joint and are chronically underworked in most endurance athletes.

How to Do a Face Pull: Step-by-Step

Most athletes who include face pulls in their training aren’t getting full benefit from them because they skip the external rotation. Here’s the correct technique.

Setup. Attach a rope handle to a cable machine and set the pulley at roughly eye height or slightly above. If using a resistance band, loop it around a fixed anchor — a rack, pull-up bar, or door anchor — at the same height.

Grip. Hold both ends of the rope with an overhand grip, thumbs pointing toward you. Take two or three steps back until you feel tension in the cable or band with arms extended. Your feet should be shoulder-width apart or slightly staggered for balance.

Set your position. Brace your core, engage your glutes, and keep your chest up. Lean back very slightly — about 5–10 degrees. Do not sway back and forth during the movement.

Initiate with your elbows. Drive your elbows back and out — not down. Your elbows should travel upward and outward at roughly 45 degrees from your ears, finishing above shoulder height. This is the most commonly missed cue.

Pull toward your face. As your elbows drive back, pull the rope so that your hands finish roughly level with your forehead or just outside your ears. At the end position, your upper arms should be parallel to the floor and your forearms angled upward — think “goalpost” position.

External rotation is the goal. At the end of the pull, your shoulder is in external rotation: palms facing forward, thumbs pointing back, the inside of your elbow facing the ceiling. This is where the rotator cuff is doing its job. Pause here for one count.

Return with control. Slowly extend your arms back to the start, allowing the shoulder blades to gently protract forward. Don’t let the weight stack crash.

Common Mistakes

Pulling to the chin, not the forehead. Dropping your elbows and pulling toward your chin turns this into a high row — you lose the external rotation and the rotator cuff benefit. Always aim for forehead height, elbows above shoulders.

Going too heavy. Face pulls are not a strength exercise in the traditional sense. They target small stabilising muscles and require precise movement. Loading them heavily encourages compensation — the body swings, the elbows drop, and the whole point of the exercise is lost. Use a weight you can control for 12–15 quality reps.

Skipping the pause. The rotator cuff benefit comes from holding external rotation at end range. If you’re bouncing through reps without pausing, you’re missing the most important part of the movement.

Leaning back during the pull. A slight lean is fine at setup, but extending further back as you pull uses momentum and shifts load away from the target muscles. Stay tall throughout each rep.

Pulling toward the chest. This is probably the most common error in endurance athletes who are strong pressers — they default to a rowing pattern and pull to the chest. The rope should travel toward your face, not your sternum.
